Plant-based nutrition essentials
Ensure proper nutrition while following a plant-based or vegetarian diet.
Complete guide to getting all essential nutrients from plant sources.
A well-planned plant-based diet is not only viable but can be incredibly health-promoting. The key is understanding which nutrients require specific attention and how to source them effectively from plants.
Protein: Easily obtained from a variety of sources. Combine legumes (lentils, chickpeas, beans) with grains (quinoa, brown rice, whole-wheat bread) throughout the day to ensure a complete amino acid profile. Tofu, tempeh, seitan, edamame, nuts, and seeds are also excellent protein powerhouses.
Iron: Plant-based iron (non-heme iron) is less readily absorbed. Include abundant sources like lentils, spinach, tofu, and pumpkin seeds. Enhance absorption by consuming these with a source of Vitamin C, such as citrus fruits, bell peppers, or broccoli.
Calcium: Crucial for bone health, calcium is abundant in fortified plant milks and yogurts, calcium-set tofu, leafy greens like kale and bok choy, tahini, and almonds.
Vitamin B12: This is the one essential nutrient not available from plants naturally. A reliable supplement or B12-fortified foods (like nutritional yeast, plant milks, or breakfast cereals) are non-negotiable for everyone following a vegan diet.
Omega-3 Fatty Acids: Focus on ALA, which the body can convert to EPA and DHA. Excellent sources include flaxseeds (ground), chia seeds, hemp seeds, and walnuts. For more direct sources, consider an algae-based EPA/DHA supplement.
Vitamin D: Synthesized from sun exposure, but supplementation is often recommended, especially in colder months or less sunny climates. Look for fortified plant milks or mushrooms exposed to UV light.
Zinc and Iodine: Zinc is found in legumes, nuts, seeds, and whole grains. Iodine can be sourced from iodized salt or sea vegetables like nori.
By eating a diverse and colorful array of whole plant foods and being mindful of these key nutrients, you can thrive on a plant-based diet, reaping benefits for your health and the environment.
